Adjustable dumbbells for your Full-Body Dumbbell Workout
For convenience, we’ve divided the exercises by body part:
Dumbbell Leg Exercises
1. Walking Lunges Hold a dumbbell in each hand. Step forward and bend the front knee while lowering the back knee toward the ground. Push through your front heel to rise back up and bring your back foot forward to switch legs. Suggested:
- Sets: 3–4
- Reps: 8–10
- Muscle group: Quads, hamstrings, glutes
2. Glute Bridges Lie on your back with your feet flat and knees bent. Place a dumbbell on your hips. Squeeze your glutes and lift your hips toward the ceiling, creating a straight line from knees to shoulders. Hold for 1–2 seconds at the top, then lower with control. Keep tension in your glutes throughout. Suggested:
- Sets: 3–4
- Reps: 8–10
- Muscle group: Glutes, hamstrings
Dumbbell Chest & Back Exercises
3. Dumbbell Chest Press Lie on a bench or the floor with a dumbbell in each hand, palms facing forward. Press the weights up until your arms are fully extended, then lower with control until your elbows are at about a 90-degree angle. Keep your shoulder blades squeezed together to protect your shoulder joints. Suggested:
- Sets: 3–4
- Reps: 8–12
- Muscle group: Chest, triceps
4. Dumbbell Bent-Over Row Stand with feet hip-width apart and hinge at the hips, keeping your back flat. Hold a dumbbell in each hand, arms extended toward the floor. Pull the weights up toward your hip bones by squeezing your shoulder blades together, then lower with control. Maintain a neutral spine throughout. Suggested:
- Sets: 3–4
- Reps: 8–12
- Muscle group: Upper back, lats, biceps
Dumbbell Shoulder Exercises
5. Alternating Deltoid Raises Hold the dumbbells at your sides with a slight bend in the elbows. First, lift them forward to shoulder height, then lower slowly. Next, raise your arms sideways to shoulder height, and lower again. Keep alternating between forward and side raises. Perform each movement with control and avoid locking out your elbows. Suggested:
- Sets: 3–4
- Reps: 8–10
- Muscle group: Shoulders
Dumbbell Arm Exercises
6. Bicep Curl Hold a dumbbell in each hand and let your arms rest at your sides. Keep your elbows “glued” to your torso. Curl your left hand toward your left shoulder, then your right hand toward your right shoulder. Use your elbows as a hinge but don’t move them—this keeps the focus entirely on the biceps. Choose a weight that suits you and gradually build up to avoid injury. Suggested:
- Sets: 3–4
- Reps: 8–12
- Muscle group: Biceps, forearms
7. Dumbbell Tricep Extension Stand upright and hold a dumbbell in your right hand behind your head, with your elbow bent at a 90-degree angle. Keep your upper arm still as you extend your arm fully, keeping the elbow in place. Pause at the top, then lower the dumbbell back down with control. Suggested:
- Sets: 3–4
- Reps: 8–12
- Muscle group: Triceps
Dumbbell Ab Exercises
8. Dumbbell Crunches Lie on the floor (use a mat if needed) with your feet flat for extra stability. Hold a dumbbell with both hands against your chest. Slowly lift your upper body until you feel tension in your abs, hold briefly, then lower back down. Keep your abs engaged throughout the movement. Suggested:
- Sets: 4–5
- Reps: 15–20
- Muscle group: Abs
9. Dumbbell Side Bend Great for targeting the obliques. Stand upright with your feet hip-width apart. Hold a dumbbell in your left hand, arm hanging at your side. Slowly lower the dumbbell sideways until you feel tension in your obliques, then return to the start. After completing the reps, switch sides. Keep your shoulders and chest upright—let your abs do the work. Suggested:
- Sets: 4–5
- Reps: 15–20
- Muscle group: Obliques/abs
All of these exercises can be done anytime, anywhere—on a summer day in your backyard or at the park, or in winter in your living room in front of the TV.
