On the go workouts

This workout is functional, explosive, and fits into any vacation schedule. You’ll train strength, control, and cardio, all using the tools listed above.

Warming up (5 min)

Repeat everything twice for the ultimate warm-up:

  • 30 sec Jump Rope (or high knees)-
  • 20 Arm Circles (forward/backward)
  • 10 Band Pull-Apart
  • 10 Air Squats
  • 10 Shoulder Taps (in plank position)

Main Workout – 3 Rounds (Rest 60–90 seconds between rounds)

Band Push-Ups – 12 reps

What to Do:
Place a resistance band around your upper back and under your hands (or wrists). Set your hands slightly wider than shoulder-width on the ground, with legs extended straight behind you. Lower your chest until it’s just above the ground, then push up explosively.

Why:
The band increases resistance at the top of the movement (lock-out), which is ideal for building muscle in the chest, triceps, and shoulders.

Form Tips:
– Keep your core tight and your back neutral
– Lower in a controlled motion (2 seconds)
– Push up powerfully (1 second)

Suspension Rows – 12 to 15 reps

What to Do:
Attach your suspension trainer to a sturdy pole, tree, or door. Hold both handles and lean back with your arms fully extended. Pull your chest toward the handles, squeezing your shoulder blades together. Slowly lower yourself back down.

Why:
Strengthens your back, biceps, and grip. The instability also challenges your core and shoulder control.

Form tips:
– Squeeze your shoulder blades together before bending your arms
– Control the lowering phase (slowly return)
– The more horizontal your body, the harder the exercise becomes

Parallettes L-sit Hold – 20 seconds

What to Do:
Place your hands on the parallettes, push yourself up, and lift your legs off the ground. Extend your legs forward into an “L” shape, or keep your knees bent as a regression.

Why:
An intense core exercise that strengthens your abs, hip flexors, and shoulders.

Form tips:
– Actively press through your shoulder
– Pull your belly button in (hollow body position)
– Breathe calmly—avoid holding your breath

Progression Options:
– Knees tucked (knee tuck hold)
– One leg extended
– Full L-sit with both legs straight

Resistance Band Glute Walk – 10 steps per side

What to Do:
Place a miniband just above your knees. Get into a low squat position (as if you’re about to sit on a chair) and take small sideways steps—first 10 to the left, then 10 to the right.

Why:
Activates your glute muscles (gluteus medius) — important for knee stability, explosive power, and injury prevention.

Form tips:
– Keep your knees aligned over your feet
– Stay low; avoid rising up with each step
– Point your feet slightly outward

Overhead Band Press – 12 reps

What to Do:
Stand on a resistance band, hold the ends, and bring your hands up to shoulder height. Then, press the band overhead in a controlled manner until your arms are fully extended. Lower slowly back down.

Why:
Strengthens shoulders, triceps, and core (for stabilization). A great alternative to dumbbells.

Tips:
– Stand firm with feet shoulder-width apart
– Keep your core tight, avoid arching your back
– Maintain control of the band throughout the movement

Speed Rope – 30 seconds at max tempo

What to Do:
Hold the jump rope handles with elbows close to your body. Rotate the rope with your wrists and jump lightly off the ground. Go all out for 30 seconds at maximum speed, or set your own goal (e.g., 50 double unders or 100 single unders).

Why:
Perfect cardio and coordination training in a short time. Activates calves, shoulders, and core.

Tips:
– Jump on the balls of your feet
– Keep your jumps low and light
– Use wrist movements, not your whole arms

Finisher – EMOM (6 min)

EMOM 6 minutes

  • 10 Push-ups

  • 15 Air Squats

How it works:

  1. Start a timer

  2. In minute 1, do 10 push-ups + 15 air squats.

  3. If you finish in 40 seconds, you get 20 seconds rest.

  4. When the next minute starts, begin the same exercises again.

  5. Repeat this 6 times (total of 6 minutes).

Training Frequency on Vacation

  • 3 times per week: Maintain strength, mobility, and conditioning

  • 4 times per week: Build or maintain fitness with room for recovery
Combine with walking, swimming, or active relaxation for a well-rounded vacation routine

Conclusion: No excuses, only progress

You don’t need a gym to keep training seriously. With smartly selected gear and targeted vacation workout, you can keep challenging yourself even on vacation. You build strength, control, and endurance, no matter where you are.
